You have probably heard the rule by now: your body can only absorb 30g of protein at a time, so anything extra gets wasted or turned to fat. It gets repeated in gyms, on protein tubs, and in half the fitness videos you scroll past. It sounds precise enough to be true.
It isn’t, at least not the way most people mean it. But there is a useful idea buried underneath the myth, and getting it right can make a real difference to how you build muscle and how full you feel between meals.
Where the “30g cap” comes from
The number traces back to studies on muscle protein synthesis - the process where your body uses amino acids to repair and build muscle tissue. Research generally finds that the muscle-building response tends to plateau somewhere around 20 to 40g of high-quality protein in a single sitting for most people. Eat more than that in one go, and the extra muscle-building signal doesn’t appear to climb much higher.
Here is the leap people make wrong: they assume “muscle synthesis plateaus” means “the protein is wasted.” That’s not what happens. Your body still digests and absorbs almost all the protein you eat. The surplus amino acids get used for other jobs - repairing tissue, making enzymes and hormones, supporting immune function, or being burned for energy. Nothing gets flushed away because you crossed some magic line.
The 30g figure isn’t a hard absorption limit. It’s roughly the point where the muscle-building bang for your buck starts to level off in a single meal.
So if you eat a 50g protein dinner, you’re not wasting 20g. You’re just not getting a bigger muscle signal from those last 20g in that moment.
What actually matters: the daily total
For nearly everyone, the total amount of protein you eat across the whole day matters far more than the exact timing. Research consistently points to a daily target in the range of roughly 1.2 to 2.0g of protein per kilogram of body weight for people who are active or trying to hold onto muscle while losing fat.
For an 80kg person, that’s roughly 96 to 160g a day. Whether that lands as three meals or five doesn’t change the headline number much.
That said, how you spread it out isn’t completely irrelevant. A few sensible reasons to distribute protein rather than cram it into one meal:
- You may trigger the muscle signal more often. Hitting 25 to 40g at each of three or four meals gives you several strong muscle-building pulses across the day, rather than one.
- Protein tends to be the most filling macronutrient. Spreading it out means each meal keeps you satisfied for longer, which quietly helps with a calorie deficit.
- It can be easier on digestion. A 90g protein bomb in one sitting is uncomfortable for a lot of people.
A practical way to spread protein
You don’t need to weigh every gram. Aim for a solid protein source at each meal and you’ll usually land in a good range without much fuss.
Rough guides for portions containing roughly 25 to 35g of protein:
- A palm-sized chicken breast or salmon fillet
- Two whole eggs plus a pot of Greek yoghurt
- 150g of firm tofu with a handful of edamame
- A scoop of whey in a smoothie with milk
- 200g of cottage cheese
- A tin of tuna with a slice of wholegrain toast
If you eat three meals, three of those roughly gets an average adult toward a decent daily total. Add a fourth if you train hard or you’re bigger than average.
What about after a workout?
The old idea of a narrow “anabolic window” - where you had to slam protein within 30 minutes or lose your gains - has largely been overblown. The evidence suggests the window is more like several hours. If you trained fasted first thing in the morning, eating protein soon after makes sense. But if you had a protein-rich meal a couple of hours before training, you’re likely already covered and there’s no need to panic-drink a shake.
The one group who should pay closer attention
Older adults are the real exception. As we age, muscle tends to become less responsive to protein - a phenomenon sometimes called anabolic resistance. That means the per-meal amount needed to trigger muscle building may be higher, often toward the top of that 30 to 40g range. For many people over about 60 trying to preserve muscle and strength, getting enough protein at each meal appears to matter more.
The bottom line
Forget the idea that your body throws away protein past 30g. It doesn’t. What the science actually supports is simpler and less dramatic:
- Hit your daily protein target first - that’s the thing that moves the needle most.
- Spread it across three or four meals if you can, roughly 25 to 40g each.
- Don’t stress about exact timing around workouts unless you train fasted.
- If you’re older, aim for the higher end at each meal.
Tracking your protein for a week or two is the fastest way to see where you actually land - many people who think they eat “loads of protein” are surprised to find they’re short of their target. Once you see the gap, closing it is usually easy.
